A common sequence in Vinyasa flow often begins with tuning up the body and warming up the muscles, and then proceeds into a series of poses for strengthening and stretching. Here's a typical sequence that starts with Downward Dog, goes into Plank, and then into Cobra:

  • Centering / Tune-up: Start in a comfortable seated position. Tune into the breath, perhaps close your eyes, and begin to arrive on your mat and in your practice.


  • Table Top: From seated, transition to all fours (hands under shoulders, knees under hips) to warm up the spine. You can include cat-cow poses here for spinal flexibility.


  • Downward-Facing Dog (Adho Mukha Svanasana): Tuck your toes under and lift your hips, pushing back into this foundational pose. You may want to pedal the feet, bending one knee and then the other, to further warm up.


  • Plank Pose: From Downward Dog, shift your weight forward until your shoulders are directly over your wrists, forming a straight line from your head to your heels.


  • Knees-Chest-Chin or Four-Limbed Staff Pose (Chaturanga Dandasana): Lower yourself down from Plank either by dropping your knees, chest, and chin to the mat, or by lowering into Chaturanga.


  • Cobra Pose (Bhujangasana): Slide forward and up into Cobra, keeping your hands under your shoulders and using your back strength. Be sure not to force the pose by overusing the arm strength; focus on the lift coming from the spine and chest.


  • Downward-Facing Dog: Push back up to Downward-Facing Dog. This sequence from Downward Dog to Plank to Cobra and back to Downward Dog is often repeated several times to build heat and strength in the body.


From here, you could transition into standing poses like Warrior I (Virabhadrasana I), Warrior II (Virabhadrasana II), and Triangle Pose (Trikonasana), followed by balance poses such as Tree Pose (Vrikshasana), before transitioning back to the floor for seated poses and the final relaxation pose, Corpse Pose (Savasana).

Remember, the actual sequence and poses can vary greatly depending on the style of the teacher, the needs of the students, and the overall goal of the practice.
